Race-day timeline and fuel planner

Eat your last main meal 3 to 4 hours before your wave, a small carb snack 60 to 90 minutes before, and arrive about 90 minutes early at a big venue (45 at a gym sim). Enter your wave time below and this planner turns that into clock times for your whole day, from the alarm to your post-race meal.

Race-day timeline with clock times
TimeWhat to do
Evening beforeEvening before: carb-focused dinnerA normal meal built around rice, pasta, potatoes or bread, plus some protein. Nothing new or very spicy. Lay out kit and pack your bag.
07:00Wake upGlass of water first. Check your wave time and travel.
07:30to 08:00Last main meal3 to 4 h before your start: a carb-based meal you have eaten before a hard session (porridge, toast, rice, a bagel) with some protein. Keep fat and fibre low.
07:30Drink with the mealAbout 500 ml of water or a drink with electrolytes over the meal. Pale-yellow urine is a good sign you are on track.
08:35to 09:30Leave for the venue45 min travel plus a 10 min margin for parking and finding the entrance.
09:30to 09:55Arrive: registration and bag dropCollect your wristband or bib, drop your bag and find the start area and toilets before you need them.
09:45Top-up snack60 to 90 min before: a small, easy carb snack (banana, rice cake, a slice of toast with jam, a cereal bar) with 150 to 250 ml of fluid.
10:00Caffeine (optional)About 60 min before, only if you already use caffeine in training. Take your usual amount; race day is not the day to try more.
10:25to 10:45Warm-up5 min easy jog, dynamic mobility, then a few short pick-ups at race pace and a handful of wall balls or lunges to wake the legs up.
10:30Small sips onlyStop large drinks about 30 min out so you are not sloshing on run 1. Toilet stop before the warm-up ends.
10:45Start-pen callBe in the start area with your wristband on. Keep moving lightly so you stay warm.
11:00to 12:30Your wave startsRun 1 should feel controlled. Gels or fluids during the race are rarely needed under 75 min; for longer races a sip of a carb drink at a station can help if you have practised it.
12:45to 13:30RefuelWithin 30 to 60 min: fluids plus carbs and protein (a sandwich, yoghurt and fruit, or milk and a roll). Replace roughly what you sweated out.
14:30Proper mealWithin about 2 h: a full meal with carbs, protein and vegetables.

How it works

Every time is worked back from your wave start using fixed rules from general sports-nutrition and race logistics guidance. Nothing is personalised to your body, so treat it as a starting plan and adjust it to what already works for you in training.

  • Arrive 90 min before your wave at a big venue, 45 min at a gym sim; doubles add 10 min.
  • Leave home = arrival − your travel time − a 10 min margin.
  • Last main meal 3.5 h before the start (2.5 h, as a lighter breakfast, for waves before 09:00).
  • Snack 75 min before; caffeine (optional) 60 min before.
  • Alarm: 45 min before you leave and at least 30 min before you eat, whichever is earlier.
  • Warm-up from 35 min out; at a big venue it ends at the start-pen call 15 min before.
  • About 500 ml of fluid with the meal, 150 to 250 ml with the snack, then sips only from 30 min out.

Questions

How long before a hybrid fitness race should I eat?

Have your last main meal 3 to 4 hours before your wave starts, built around carbs you know well, then a small carb snack 60 to 90 minutes before. For an early wave, eat a bigger dinner the night before and have a lighter breakfast about 2.5 hours out.

How early should I arrive at a big race venue?

About 90 minutes before your wave: queues for registration and bag drop can be long and you will be called to the start area around 15 minutes before your start. At a gym sim 45 minutes is usually enough. Doubles pairs should add 10 minutes to meet up and agree the split.

Should I take caffeine before the race?

Only if you already use it in training. Taken about 60 minutes before the start it can make hard efforts feel easier, but race day is not the day to try a new amount. Skip it if it upsets your stomach or you are sensitive to it.

Do I need gels or drinks during the race?

Most people finish in under 90 minutes and do not need food during the race if they have eaten well beforehand. If you expect to be out there longer, a few sips of a carb drink at a station can help, but only if you have practised it.

What should I eat after the race?

Within 30 to 60 minutes have fluids plus carbs and some protein, such as a sandwich, yoghurt and fruit, or milk and a roll. Then a proper meal with carbs, protein and vegetables within about 2 hours.

Test it on a real course

A sim at a gym near you runs the full 8 runs and 8 stations with every split timed, so you get your real numbers instead of an estimate. A free account keeps every result and shows where your time goes.
